The Clock Is Real Machinery
Nearly every cell in your body contains a molecular clock — a transcription-translation feedback loop running on roughly a 24-hour cycle. The 2017 Nobel Prize in Physiology or Medicine went to Hall, Rosbash and Young for working out how it operates.
These cellular clocks are coordinated by a master pacemaker: the suprachiasmatic nucleus in the hypothalamus, about 20,000 neurons.
Light sets it. Specialised retinal cells — intrinsically photosensitive retinal ganglion cells, containing melanopsin — signal directly to the SCN. They are most sensitive to short-wavelength blue light around 480 nm, and they are separate from the rods and cones you see with. Some blind people still entrain to light through this pathway.
What the Clock Controls
Not just sleep. Core body temperature, cortisol, melatonin, growth hormone, insulin sensitivity, gut motility, immune function, blood pressure, and the pharmacokinetics of many drugs all follow circadian patterns.
Insulin sensitivity is higher in the morning and lower in the evening — the same meal produces a larger glucose excursion at 9pm than at 9am. See Blood Sugar and Insulin Resistance.
Shift work is classified by IARC as a probable human carcinogen (Group 2A) when it involves circadian disruption. That classification, whatever its debates, indicates the scale of what disruption does.
The Number That Changes Behaviour
Most people badly misjudge light intensity because the eye adapts.
- Bright indoor office: 300–500 lux
- Comfortable home lighting in the evening: 50–200 lux
- Overcast day outdoors: 1,000–10,000 lux
- Full daylight, not direct sun: 10,000–25,000 lux
- Direct sunlight: up to 100,000 lux
Outdoors on a dull, grey, rainy day is still far brighter than any indoor room. A person who works indoors and commutes in the dark may never receive a strong circadian signal at all. That is the core problem, and it is invisible because indoor light feels adequate.
Morning Light Is The Lever
Ten to thirty minutes of outdoor light within an hour of waking is the single highest-return circadian intervention, and it is free.
What it does. Anchors the phase of your clock. Advances melatonin onset that evening, so you become sleepy at a reasonable hour. Produces a sharper cortisol awakening response, which is what morning alertness is. Improves mood — light therapy has genuine evidence in seasonal affective disorder and non-seasonal depression.
Through a window is much weaker. Glass cuts intensity substantially. Go outside.
Overcast still works. 1,000+ lux beats 300 indoors comfortably.
Sunglasses defeat the purpose in the morning specifically.
If you cannot get outside — winter, night shift, latitude — a 10,000 lux light therapy box at 30 minutes is the validated substitute.
Evening Light Is The Other Half
Light at night delays your clock and suppresses melatonin. Even relatively modest indoor light — around 100 lux — measurably suppresses melatonin in many people, and there is substantial individual variation, with some people affected at far lower levels.
What actually helps:
Dim the house after sunset. The most effective step and the one people skip in favour of screen filters. Lamps rather than overheads, low and warm.
Screens matter less than total light exposure. Blue-light filters help modestly; a bright room helps less. Evidence for blue-blocking glasses is mixed but they are harmless.
Get light position right. Overhead light hits melanopsin cells more effectively than light from below, which is why lamps beat ceiling lights in the evening.
Darkness for sleep. Blackout curtains, or an eye mask. Light during sleep is associated with adverse metabolic outcomes.
Red or amber light for night-time navigation.
Other Time Cues
Light dominates, but it is not alone.
Meal timing entrains peripheral clocks, particularly in the liver. Eating at consistent times supports alignment; late-night eating shifts peripheral clocks out of phase with the central one. Time-restricted eating works partly through this. See Monthly Fasting Protocol.
Exercise timing has a phase-shifting effect.
Temperature. Core temperature must drop to initiate sleep. A cool bedroom helps. The warm bath effect — a bath one to two hours before bed — works by driving peripheral vasodilation and accelerating heat loss afterwards.
Consistent wake time matters more than consistent bedtime, and it is the more controllable of the two.
Chronotype Is Real
Genuine genetic variation exists in circadian preference. Late chronotypes are not lazy; PER and CRY gene variants shift preferred timing meaningfully.
Social jetlag — the mismatch between biological and socially imposed timing — associates with metabolic and mood problems. A late chronotype forced to a 6am start is running with permanent misalignment.
Morning light and evening darkness can shift a late chronotype earlier, within limits. It is not fully rewritable.

Working outdoors is a circadian intervention. Someone doing morning livestock rounds gets thousands of lux within an hour of waking without thinking about it, works in natural light through the day, and lives with less artificial light in the evening.
